Canary, Stable, Operator
Same pattern: squat, push, pull, hinge, carry. Equipment is a bonus. A backpack full of books is a valid instance.

Canary
Unstable on purpose. You will forget a session. You will do it anyway next time. Leave 1–2 reps in the tank. If a rep looks like a Canary crash, the load is too high.
- 3 × 8Sit-to-stand or bodyweight squatHeels down, sit back, stand tall. Use a chair if balance is new.
- 3 × 8–12Incline push-up on the deskHands under shoulders. Body one line. Lower the surface over weeks.
- 3 × 8Backpack rowHinge, pull the pack to the hip, squeeze the shoulder blades. Both arms or one.
- 3 × 8Backpack hip hingeSoft knees, push the hips back, pack stays close. This is your deadlift.
- 2 lapsSuitcase carryOne heavy bag, walk the apartment without leaning. Switch hands.
- 3 × 20sDead hang or towel isometricHang from a bar, or pull on a towel as if you could rip it. Breathe.
Intermediate · 3× week · 45–60 min
Stable
Canary moved to stable: you know the movements, so you add load. Dumbbells, a kettlebell, a gym — whatever you actually have. Add weight when the top of the range feels like a boring patch note.
- 3 × 6–8Goblet squat or squatDepth you can own. Brace like you are about to be pinged.
- 3 × 6–10Push-up or pressFloor, rings, or dumbbells. Chest to something, not a bounce.
- 3 × 6–8RowChest-supported if your lower back is already hosting a long thread.
- 3 × 6–8Romanian deadliftSlow on the way down. Hamstrings, not a rounded-chat posture.
- 3 × 6–8Overhead pressRibs down. If the bar drifts forward, the load is lying to you.
- 3 carriesFarmer carryHeavy bags, 30–40 meters. This is core work that does not need a crunch emoji.
Advanced · 4 days · you already train
Operator
Upper / lower split. You do not need this to be “jacked enough.” You need it if you like training and your recovery can take it. Deload every 6–8 weeks like a responsible host.
Upper A: horizontal press, row, overhead press, pull-up or pulldown, arm accessory.
Lower A: squat pattern, hinge, split squat, calf raise, carry.
Upper B: the other press, the other row, face pulls, more pull-ups.
Lower B: hinge first, squat second, hamstring curl or Nordic progressions, walk.
